If you’ve spent any time scrolling through social media recently, you’ve probably encountered the latest wellness obsession: cortisol.

From claims that high-intensity interval training (HIIT) “spikes your cortisol” to advice telling us to abandon intense exercise altogether in favour of slow walking, cortisol has somehow become the villain of modern wellness.

But here’s the thing:

Cortisol is not the enemy. Context is everything.

As a physiotherapist and movement specialist at The Self Project, I believe we need to move beyond the fear surrounding cortisol and understand what our bodies are actually designed to do.

High-intensity exercise creates stress. But not all stress is harmful. The body is remarkably adaptive, and when we apply the right amount of physical stress and allow enough time for recovery, that stress can become a powerful stimulus for adaptation, strength and resilience.

So, let’s unpack what actually happens to cortisol during exercise, how recovery fits into the equation, how to train safely, and why high-intensity movement can be such a valuable tool for healthy ageing and longevity.


1. The Dynamic: Why Cortisol Spikes — And Why That’s Normal

Cortisol often gets a bad reputation, but it is an essential hormone involved in energy regulation, metabolism, immune function and our response to stress.

During intense physical activity, your body recognises that it needs additional resources to meet the demand. Cortisol helps mobilise energy, including increasing the availability of glucose, while supporting the body’s ability to respond to the physical challenge.

That temporary increase is part of a normal acute stress response.

This is where the concept of hormesis becomes interesting.

Hormesis describes the process whereby a small, controlled stressor can stimulate beneficial adaptations within the body. Exercise is one of the clearest examples. We deliberately challenge the cardiovascular system, muscles, bones and nervous system — and, with appropriate recovery, the body adapts.

You become fitter because you challenged yourself.

You become stronger because you applied a stimulus.

You develop greater capacity because your body was given a reason to adapt.

The problem isn't necessarily the stress. It’s the inability to recover from it.

Consider someone working long hours, sleeping five hours a night, under significant psychological stress, eating inadequately and completing intense training six days a week.

That is a very different physiological environment from someone who sleeps well, fuels adequately, manages their overall stress and incorporates rest and lower-intensity movement into their week.

The question isn't simply:

“Does HIIT raise cortisol?”

Of course it can.

The better question is:

“Can my body recover from the stress I’m asking it to handle?”


2. Recovery: Giving Your Body Permission to Adapt

Training is only one part of the equation.

Stress + recovery = adaptation.

Without adequate recovery, continually adding more training stress can leave you feeling depleted rather than stronger.

From a physiotherapy perspective, recovery isn't simply about lying on the couch. It’s about creating the conditions that allow your body to move from a heightened state of activation towards restoration.

Balance your training cycle

For many people, 2–3 genuine high-intensity sessions per week can provide an effective stimulus without requiring intense exercise every day.

The exact amount will depend on your fitness level, training history, age, goals and the other stresses in your life.

More isn't automatically better.

Prioritise active recovery

Your easier days matter.

Walking, Pilates, restorative yoga, mobility work, gentle cycling or simply moving your body at a comfortable intensity can support recovery while maintaining consistency.

Think of these sessions as building your capacity rather than “doing nothing.”

Use your breath

After intense exercise, deliberately slowing your breathing can help transition you out of a highly activated state.

Try five to ten minutes of slow, comfortable, diaphragmatic breathing with a slightly longer exhale.

You don't need a complicated protocol.

Sometimes the most powerful recovery tool is simply giving yourself permission to slow down.

Protect sleep and nutrition

Sleep and adequate nutrition are fundamental to recovery.

Repeatedly combining hard training with inadequate sleep or insufficient energy intake can increase the overall physiological burden on the body and compromise performance and recovery.

You don't need to fear exercising fasted or carbohydrates themselves, but if you're consistently under-fuelling your training, your body has fewer resources available to recover and adapt.

Train hard when appropriate. Recover harder.


3. Safety: Move Intentionally

As a physiotherapist, one of the biggest mistakes I see is people jumping straight into high-intensity exercise without first developing the movement capacity to support it.

High intensity magnifies whatever is already there.

Good movement patterns become powerful.

Poor movement patterns performed under fatigue can become problematic.

Quality over quantity

Before adding more speed, resistance or volume, make sure you have a solid foundation of strength, mobility, balance and movement control.

Fatigue changes biomechanics.

If your technique is falling apart, that may be your body's signal to reduce the intensity rather than push through.

Pay attention to your recovery signals

Rather than obsessing over cortisol levels, look at the bigger picture.

Are you constantly exhausted?

Is your performance declining?

Are you experiencing persistent muscle soreness?

Is your sleep deteriorating?

Are you losing motivation to train?

Are you feeling consistently run-down?

These signs don't automatically mean your cortisol is “too high,” but they may indicate that your current combination of training and life stress isn't being adequately recovered from.

Your body is giving you information. Listen to it.

Adapt to your season of life

Your capacity isn't fixed.

Work stress, travel, illness, sleep disruption, changes in training history and hormonal transitions can all influence how you tolerate exercise.

What worked for you five years ago may not be what your body needs today.

That isn't a failure.

That's intelligent training.


4. High-Intensity Exercise & Longevity

So, should we be afraid of high-intensity exercise?

Absolutely not.

When appropriately prescribed, vigorous exercise can be an incredibly valuable part of a longevity-focused movement program.

Cardiovascular fitness

One of the strongest reasons to include higher-intensity exercise is its ability to improve cardiorespiratory fitness and VO₂ max — a measure of how effectively your body can take in and use oxygen during exercise.

Higher cardiorespiratory fitness is consistently associated with better health outcomes and lower mortality risk.

In other words, building your cardiovascular capacity isn't just about running faster or getting fitter for your next workout.

It is an investment in your future capacity.

Muscle and metabolic health

As we age, maintaining muscle becomes increasingly important.

Strength and higher-intensity exercise can help preserve muscle function, support metabolic health and maintain the physical capacity we need for everyday life.

And let's not forget our bones.

Mechanical loading through resistance and impact-based exercise, when appropriate for the individual, can provide important stimuli for maintaining bone health.

Building resilience

There is also something psychologically powerful about challenging yourself physically.

Learning that your body can tolerate discomfort, recover and come back stronger can change the way you approach other challenges in life.

Exercise doesn't eliminate stress.

It can help build our capacity to respond to it.


The Bottom Line: Stop Fighting Cortisol

Cortisol isn't something we need to eliminate.

It's part of being human.

It rises and falls throughout the day. It responds to physical and psychological demands. It helps us wake up, move, exercise and respond to challenges.

The goal isn't to live in a permanently “low cortisol” state.

The goal is to have a body that can respond to stress and then recover from it.

So don't let social media's cortisol craze convince you that every hard workout is damaging your hormones.

Instead, ask yourself:

Am I training appropriately for my current capacity?

Am I fuelling my body?

Am I sleeping enough?

Am I allowing myself to recover?

Am I balancing intensity with easier movement?

Because high-intensity exercise isn't inherently harmful.

Unmanaged training load is the problem.

When high-intensity exercise is combined with appropriate recovery, sound movement mechanics, adequate nutrition and restorative practices such as Pilates, yoga, walking and breathwork, it can become a powerful tool for building strength, cardiovascular fitness, resilience and long-term vitality.

You don't need to fear the stress.

Learn to dose it.

Learn to recover from it.

And learn to trust your body.

Move with intention. Recover with purpose.
And build a body that is capable not just of living longer — but of living well.
